This is what I found worked the best.

Hold both hands up about head height (By the ears).
When you throw use both arms at once.
Throw diagnoally left or right.
This will automatically throw high or low as necessary.

Then all you need to do is make sure you only throw when they have the markers up and avoid the red players.
